The Workout

Warm Up:
    400 yoyo
    6×50 back/breast/fly (25 kick/25 swim) 10 sec RI

Drills: Repeat 2x (rd. 1 back/rd. 2 free)- long strokes
    8×25 @ :30 (odds- right arm/evens- left arm)
    4×50 @ 1:00

Distance/ Kick Endurance Work:
    1×500 @ 8:30 free (400 kick build/100 swim FAST)
    1×500 @ 8:30 free (300 kick build/200 swim FAST)
    1×500 @ 8:30 free (200 kick build/300 swim FAST)
    1×500 @ 8:30 free (100 kick build/400 swim FAST)

Anaerobic Work:
    4×50 @ 1:00 lung busters w/fins
    4×50 relay
